7 Yoga Stretches to Loosen a Stiff Back and Hips

People who spend many hours sitting each day can ease stiffness in the back, waist and hips with a short sequence of yoga poses, according to guidance shared on the benefits of stretching. Regular stretching and gentle exercise can counter the tightness that builds up after long periods in a chair, helping to relax the muscles around the back and hips.

Flexibility in the back and waist plays an important role in everyday mobility and comfort, allowing the spine to move through a greater range and making it easier to bend, twist the torso, stretch and maintain proper posture. Yoga relies on controlled movements, stretches and breathing, which makes it useful for improving flexibility and supporting nearly every movement the body makes.

Cat-Cow and Child's Pose

The Cat-Cow stretch is a simple movement that helps relax the spine and improve its range of motion. It begins on the hands and knees, with the wrists under the shoulders and the knees under the hips. On the inhale, the belly drops gently, the chest lifts and the gaze tilts slightly upward. On the exhale, the back rounds toward the ceiling and the chin moves toward the chest. The two positions are repeated slowly for 8 to 10 repetitions.

Child's Pose stretches the waist, hips and spine. Kneeling on the floor with the knees slightly apart, the hips move slowly back toward the heels while the arms stretch forward and the chest lowers toward the floor, with the forehead resting on the mat or a cushion. The position is held for 20 to 30 seconds while breathing slowly. The gentle forward stretch relaxes tight back muscles and makes the spine less stiff.

Sphinx and Cobra Poses

Sphinx Pose is a backward extension that can improve flexibility in the lower and middle back. Lying face down with the legs stretched out behind, the forearms rest on the floor with the elbows under or slightly in front of the shoulders. The chest lifts slowly while the hips and legs stay relaxed on the floor. Pressing too hard or forcing the back into too deep an extension should be avoided. The position is held for 20 to 30 seconds and repeated two or three times.

Cobra Pose offers a deeper stretch to the front of the body while also improving movement of the spine. Lying face down with the palms placed close to the chest and the elbows kept close to the body, the chest lifts gently off the floor. The shoulders stay relaxed, and the pose should stop if pain is felt in the waist. It is held for 15 to 20 seconds and repeated a few times.

Seated Forward Bend and Spinal Twist

The seated forward bend can stretch the back, hamstrings and hips. Sitting on the floor with the legs stretched straight ahead, the back stays extended while the body leans forward slowly, starting the movement from the hips. The hands reach toward the soles, ankles or feet, without forcing the reach to the toes, since that comes gradually. The position is held for 20 to 30 seconds with normal breathing.

The supine spinal twist helps improve mobility of the spine while stretching the waist and hips. Lying on the back with the knees bent and the feet flat on the floor, the knees lower slowly to one side while the shoulders stay on the floor. If comfortable, the head can turn gently in the opposite direction. The position is held for 20 to 30 seconds before repeating on the other side.

Bridge Pose

Bridge Pose strengthens the muscles around the waist, hips and core while also improving movement of the spine. Lying on the back with the knees bent and the feet flat on the floor, the feet are kept roughly hip-width apart. Pressing the feet into the floor, the hips lift slowly while the shoulders and upper back stay on the mat. The position is held for a few seconds before the hips lower slowly back down, and the movement is repeated 8 to 10 times.
